Zone 2 Training: What It Is and How Much You Need

Zone 2 went from exercise-physiology jargon to longevity-podcast liturgy in about three years. Underneath the hype is a genuinely useful idea, easy training in large amounts, wrapped in claims that outrun the data. This article separates the two, because the useful part survives the separation just fine. How zone 2 fits into the full week is assembled in the exercise pillar.

What zone 2 actually is

Training zones slice effort into bands. Zone 2 is the top of “easy”: you are working, you could keep going for hours, and you can speak in full sentences. Physiologically it sits below the first lactate threshold, where fat oxidation is high and lactate stays near baseline; mitochondria are doing steady, sustainable work.

Three ways to find it, in descending precision:

  1. Heart-rate reserve (Karvonen): roughly 60 to 70% of the range between resting and maximum heart rate. The zone 2 calculator does this from your age and resting HR in ten seconds.
  2. The talk test: full sentences comfortable, singing unpleasant. Crude and surprisingly accurate.
  3. Lab lactate testing: the reference method, and overkill for everyone who is not paid to race.

The commonest error is not mismeasuring the zone but refusing to stay in it. Genuine zone 2 feels almost insultingly easy, especially on hills, and the untrained ego drags every session into the grey zone above it, hard enough to tire you, easy enough to change little.

What the evidence supports, and what it does not

Worth being precise here, because zone 2 marketing borrows credibility from adjacent findings. What is solid: aerobic volume predicts mortality in a steep dose-response, and cardiorespiratory fitness stratifies survival better than most clinical risk factors, both covered with numbers in the exercise pillar. Elite endurance athletes really do spend most of their training time at low intensity, the pattern the 80/20 literature describes, and mechanistic work on mitochondrial function at these intensities is real science.

What is thinner: head-to-head trials proving that zone 2 specifically, versus simply “mostly easy aerobic work”, produces superior longevity outcomes in ordinary people. The mortality cohorts measured volume, not zones. My honest position: I train mostly in zone 2 and recommend it, but the reason is practical rather than mystical. Easy work is recoverable, repeatable and sustainable at volumes hard work is not, and volume is what the mortality data actually rewards. The zone is the delivery vehicle, not the medicine.

The weekly dose

The pattern that fits both the cohort volumes and the intensity-distribution research:

That is roughly 150 to 200 easy minutes plus a hard slice, an 80/20-shaped week at recreational scale. Below three sessions the aerobic signal gets sparse; above five hours weekly you are past the mortality plateau and training for performance or pleasure, which is allowed.

The modality does not matter to the adaptation: cycling, brisk incline walking, rowing, easy running if your joints agree. Pick the one you will still be doing in February.

Common mistakes

Going too hard is the universal one, covered above. The second is the opposite failure: strolling and calling it zone 2. If your heart rate sits at 90 while you window-shop, that is walking, which is fine, but it is not the stimulus.

Third: chasing the zone with gadget precision while ignoring the volume. Whether a session averaged 68% or 72% of reserve changes little; whether you did three sessions or zero changes everything.

Fourth: caffeine timing. An evening zone 2 session with a pre-workout defeats the point of easy training and, per the numbers in caffeine and sleep, donates the adaptation window to a worse night. Easy sessions need no stimulant; that is part of their charm.

How you will know it is working

Two numbers, tracked monthly, no lab required. First: heart rate at a fixed easy workload, the same loop, the same pace; as the aerobic base builds, the heart rate for that workload falls, a few beats per month early on. Second: resting heart rate, drifting down over a season.

Give it eight to twelve weeks before judging. Aerobic adaptation is compound interest, dull weekly, dramatic yearly, and the people who quit at week three were never going to collect.

What we do not know

Whether precise zone discipline outperforms “mostly easy, sometimes hard” in non-athletes has never been properly trialled, and probably never will be at mortality scale. The 80/20 findings come largely from trained endurance athletes; how far they generalise to a 45-year-old with five weekly hours is extrapolation. And the popular mitochondrial claims, real mechanisms, are still a level of inference away from hard human outcomes. Where the chain of inference gets long, this site says so.
